1. Health, Fitness and Well-being | 健康、体能和幸福感
Health is a state of complete physical, mental and social well-being, not just the absence of illness or injury. Fitness means the ability to cope with the demands of the environment, such as carrying out everyday tasks and enjoying active leisure.
Being fit allows you to perform better in sport, reduce the risk of long-term conditions and feel more confident. Well-being also includes emotional and social factors, which are boosted by regular physical activity.
2. Components of Fitness |
We divide fitness into health-related components and skill-related components. Health-related fitness includes cardiovascular endurance, muscular endurance, muscular strength, flexibility and body composition. These help you stay healthy and perform daily activities.
Skill-related fitness covers agility, balance, coordination, power, reaction time and speed. These are more important for sports performance, such as changing direction quickly (agility) or hitting a powerful shot (power).
3. Principles of Training |
To improve fitness safely and effectively, you must apply the principles of training. The SPORT acronym helps remember them: Specificity, Progression, Overload, Reversibility and Tedium. Specificity means training must match the demands of your activity.
Overload requires working harder than normal using the FITT principle: Frequency, Intensity, Time and Type. For example, increasing how often you train or making sessions longer. Without overload, fitness will plateau or decline because of reversibility.
FITT: Frequency, Intensity, Time, Type
4. The Skeletal System |
The skeleton has five key functions: protection of vital organs (e.g. ribcage shields the heart), support for the body, movement by providing attachment points for muscles, mineral storage (calcium) and blood cell production in bone marrow.
Major bones include the cranium, clavicle, scapula, humerus, radius, ulna, pelvis, femur, patella, tibia and fibula. Joints are classified by their movement: ball-and-socket (shoulder, hip), hinge (knee, elbow), pivot (neck) and gliding (wrist).
Movement terms: flexion decreases the angle at a joint, extension increases it. Abduction moves a limb away from the body, adduction brings it back. Rotation is turning around an axis.
5. The Muscular System |
Voluntary muscles work in antagonistic pairs to produce movement. For example, when you bend your elbow, the biceps contracts (agonist) while the triceps relaxes (antagonist). To straighten the arm, roles reverse.
Key muscles include the deltoid (shoulder), pectorals (chest), latissimus dorsi (back), abdominals (stomach), quadriceps (front thigh), hamstrings (back thigh), gluteals (buttocks) and gastrocnemius (calf).
Muscle contractions can be isotonic (muscle changes length and produces movement) or isometric (muscle length stays the same, no visible movement, e.g. holding a plank).
6. The Cardiovascular System |
The heart has four chambers: right atrium, right ventricle, left atrium and left ventricle. Deoxygenated blood returns to the right side and is pumped to the lungs, while oxygenated blood returns from the lungs to the left side and is pumped to the body.
Key measures are heart rate (beats per minute), stroke volume (amount of blood pumped per beat) and cardiac output (heart rate × stroke volume). Regular exercise lowers resting heart rate and increases stroke volume, making the heart more efficient.
Cardiac output = Heart rate × Stroke volume
7. The Respiratory System |
Breathing in (inspiration) is caused by the diaphragm contracting and flattening, and the intercostal muscles lifting the ribs up and out. This increases the chest volume and draws air into the lungs. Breathing out (expiration) is mostly passive at rest, with muscles relaxing.
Gas exchange occurs in the alveoli: oxygen diffuses into the blood, and carbon dioxide diffuses out to be exhaled. Important lung volumes include tidal volume (normal breath) and vital capacity (maximum breath out after maximum breath in).
During exercise, breathing rate and depth increase to supply more oxygen and remove extra carbon dioxide. Over time, regular activity improves respiratory efficiency.
8. Nutrition and Hydration |
A balanced diet provides the fuel for physical activity and supports growth and repair. The macronutrients are carbohydrates (main energy source), proteins (for muscle repair and growth) and fats (energy store and insulation).
Micronutrients such as vitamins and minerals (e.g. iron for red blood cells, calcium for bones) are needed in small amounts. Fibre aids digestion, and water is vital for temperature regulation and transport.
Hydration before, during and after exercise prevents dehydration, which can cause fatigue, cramps and reduced performance. Aim to drink little and often rather than large amounts at once.
9. Skill Classification |
Skills can be classified along several continua. Open skills are performed in unpredictable environments (e.g. a football pass), while closed skills take place in stable, consistent conditions (e.g. a tennis serve).
Gross skills involve large muscle groups and powerful movements (e.g. tackling), while fine skills use small muscle groups and precision (e.g. a dart throw). The self-paced / externally paced continuum describes who controls the timing.
Skills can also be discrete (clear beginning and end, like a kick), serial (a sequence of discrete actions, like a gymnastics routine) or continuous (no obvious start/stop, like swimming).
10. Feedback and Goal Setting |
Feedback is information about performance. Intrinsic feedback comes from within, using your senses (e.g. feeling a good shot). Extrinsic feedback is received from outside, such as a teacher’s comment or a video replay.
Knowledge of results focuses on the outcome (e.g. whether the ball went in), while knowledge of performance looks at the technique used. Both help learners improve and stay motivated.
Goal setting should follow the SMART principle: Specific, Measurable, Achievable, Relevant and Time-bound. For instance, ‘Improve my 100m sprint time by 0.5 seconds in 6 weeks’ is more effective than ‘get faster’.
11. Safety and Risk Assessment |
Safety in physical education starts with a risk assessment to identify potential hazards before activity begins. Common hazards include uneven surfaces, broken equipment, jewellery and lack of warm-up.
Always follow rules and listen to instructions; they exist to protect you and others. Wear correct clothing and protective gear (e.g. shin pads, gum shield), tie back long hair and remove jewellery.
Warm-up prepares the body for exercise and reduces injury risk, while cool-down helps the body recover gradually. Spotters should be used for weight training or gymnastics when needed.
12. Warm-up and Cool-down | 热身与放松
A proper warm-up has three phases. Phase one is a pulse raiser (e.g. light jogging) to gradually increase heart rate and blood flow to muscles. Phase two involves dynamic stretching and mobility exercises.
Phase three is sport-specific drills that rehearse the movements to be used in the activity (e.g. short sprints, passing practice). A warm-up should last at least 10–15 minutes and leave you slightly sweaty but not exhausted.
The cool-down begins with low-intensity activity (e.g. walking) to bring heart rate down gradually. It is followed by static stretching, holding each stretch for 20–30 seconds to improve flexibility and reduce muscle soreness.
Skipping either stage increases the chance of injury, dizziness and poor recovery. Make warm-up and cool-down non-negotiable parts of every session.
