1. Case Study: Applying the FITT Principle | 案例:应用FITT原则
Lily is a 16-year-old cross-country runner who wants to improve her aerobic endurance. She currently runs twice a week for 20 minutes at a low intensity where she can easily talk. She feels she is not making progress.
Explain how Lily can use the FITT principle to adjust her training programme and make it more effective.
FITT stands for Frequency, Intensity, Time and Type. Lily should increase her frequency to 3-4 sessions per week. Intensity needs to rise into the aerobic training zone, so she should work at 60-80% of her maximum heart rate (MHR = 220 – 16 = 204 bpm; target zone ≈ 122-163 bpm). She can gradually extend the time of each session to 30-45 minutes. The type of activity should remain primarily continuous running, although she could include cycling or swimming for variety. Applying these changes will progressively overload her cardiovascular system, leading to adaptations like increased stroke volume and improved VO₂ max, which enhance aerobic endurance safely and effectively.
2. Case Study: Managing Ankle Sprain with RICE Protocol | 案例:用RICE原则处理脚踝扭伤
During a netball match, Priya lands awkwardly and twists her right ankle. It immediately swells, becomes painful and she cannot put weight on it. No fracture is suspected.
Describe the immediate first-aid management Priya should receive and explain the purpose of each step.
The RICE protocol should be followed. R – Rest: stop activity and avoid loading the ankle to prevent further tissue damage. I – Ice: apply a cold pack (wrapped in a cloth) for 15–20 minutes every 2–3 hours. Ice causes vasoconstriction, which reduces blood flow to the area, minimising swelling and pain. C – Compression: use an elastic bandage to apply gentle pressure, which limits fluid accumulation and provides support. E – Elevation: raise the ankle above heart level whenever possible to use gravity to reduce swelling. These measures should be continued for the first 48–72 hours, and heat should be avoided initially as it may increase bleeding and swelling.
3. Case Study: Nutrition and Carbohydrate Loading |
Tom is preparing for his first marathon. He has heard that ‘carbo-loading’ can help him delay fatigue during the race and asks for advice.
Explain the process of carbohydrate loading and why it benefits endurance athletes.
Carbohydrate loading aims to maximise the storage of glycogen in the muscles and liver. One common method takes place over 6–7 days before competition. Initially, the athlete consumes a normal mixed diet and gradually reduces training volume (tapering). Then, 3–4 days before the event, they switch to a high-carbohydrate diet (70–80% of energy intake) while keeping training very light. Foods such as pasta, rice, bread and potatoes are ideal. This supercompensation boosts muscle glycogen stores beyond normal levels. More glycogen means a larger fuel reserve for prolonged aerobic exercise, delaying the onset of fatigue and allowing the athlete to maintain a higher intensity for longer. Adequate hydration is essential during loading because each gram of stored glycogen binds approximately 3 grams of water.
4. Case Study: Types of Feedback in Skill Learning |
Maria is learning to shoot a basketball correctly. Her coach gives her verbal corrections, and she also ‘feels’ when the release is smooth.
Distinguish between internal and external feedback, giving an example of each from Maria’s situation. Discuss the importance of both in skill development.
Internal (intrinsic) feedback comes from proprioceptors inside muscles, joints and the inner ear. For Maria, the sensation of a smooth arm extension and release is internal feedback. External (extrinsic) feedback is information from an outside source, such as a coach’s verbal instruction or a video replay—Maria’s coach telling her to ‘follow through with the wrist’ is external feedback. Internal feedback allows a performer to self-correct instantly, but beginners may not interpret it accurately. External feedback provides precise, objective information and is especially valuable in the early stages of learning to establish correct movement patterns. An effective learning environment uses both types: external feedback to shape the technique and internal feedback to develop a self-reliant, autonomous performer.
Alex is a tennis player who often double-faults during matches. He wants to improve his service consistency but does not have a clear plan.
Using the SMART acronym, write a suitable performance goal for Alex and explain why each element is important.
A SMART goal for Alex could be: ‘Over the next six weeks, during every practice session I will serve 50 balls and I aim to land at least 35 of them in the correct service box without a fault.’ Specific – the goal clearly targets serving accuracy. Measurable – counting successful serves makes progress trackable. Achievable – aiming for 70% accuracy is realistic with focused practice. Relevant – improving the serve directly addresses match double-faults. Time-bound – a six-week deadline creates urgency and allows review. Setting such a goal increases motivation, focuses effort and provides a sense of accomplishment when milestones are met, which in turn builds confidence in competitive situations.
6. Case Study: Ethical Issues – Doping in Sport |
James is a promising junior sprinter. An older teammate offers him anabolic steroids, claiming ‘everyone uses them and you won’t get caught’.
Discuss the ethical and health implications of James accepting the drugs, and suggest what he should do instead.
Accepting anabolic steroids would have serious health consequences, including liver damage, increased risk of heart disease, hormonal imbalances and severe mood swings. Ethically, it is a form of cheating that violates the spirit of fair play; it gives an unfair advantage and undermines the integrity of sport. Junior athletes also act as role models, and doping sends a harmful message to peers. Moreover, doping is against the law in many countries and leads to bans, loss of medals and damaged reputation. Instead, James should refuse firmly, report the approach to a trusted coach or safeguarding officer, and concentrate on legal performance-enhancing strategies such as sound nutrition, periodised training and psychological skills. This path builds true, lasting success and preserves his health and integrity.
7. Case Study: Health-Related Fitness – Body Composition |
Mei is 15 years old, weighs 65 kg and is 1.60 m tall. She is worried about being ‘overweight’ after seeing her BMI calculated online.
Calculate Mei’s BMI and critically comment on whether BMI alone is a reliable indicator of her health or sports performance.
BMI = weight (kg) ÷ height² (m²) = 65 ÷ (1.60)² = 65 ÷ 2.56 ≈ 25.4 kg/m²
BMI = 体重(kg) ÷ 身高²(m²) = 65 ÷ 2.56 ≈ 25.4 kg/m²
Mei’s BMI of 25.4 places her just above the ‘healthy’ range (18.5–24.9), into the ‘overweight’ category. However, BMI does not differentiate between fat mass and lean muscle mass. A muscular young athlete could register a high BMI yet have low body fat. Therefore, Mei should not rely on BMI alone. Complementary measures such as skinfold calipers, bioelectrical impedance or waist-to-hip ratio provide a clearer picture of body composition. If Mei is active and her diet is balanced, her weight may be perfectly healthy. For sports performance, optimal body composition varies by sport—endurance athletes often aim for lower body fat, while power athletes may benefit from greater muscle mass. A focus on healthy eating and regular exercise is more important than a single BMI number.
8. Case Study: Sedentary Lifestyle and Exercise Prescription |
Josh is a 14-year-old who spends over five hours a day sitting – at school, gaming and watching TV. He feels low in energy and has noticed weight gain. A health check tells him he needs to start exercising.
Using the FITT principle, design a safe, realistic introductory exercise programme for Josh and explain how regular exercise can improve his energy levels.
Josh’s programme: Frequency – begin with 3 sessions per week to build routine. Intensity – keep it moderate; he should be able to talk but not sing (around 50–60% HRR). Time – start with 20–25 minutes of continuous activity and gradually increase to 30 minutes. Type – choose enjoyable, low-impact activities like brisk walking, cycling or swimming, combined with simple bodyweight exercises (squats, lunges) to build muscular endurance. Regular exercise improves energy levels by enhancing cardiovascular efficiency – the heart pumps more blood with each beat, delivering oxygen and nutrients more effectively. It also promotes better sleep quality and stimulates the release of endorphins, which reduce stress and improve mood. As a result, Josh will feel less lethargic and more alert throughout the day.
9. Case Study: Training Methods – Interval Training |
Farah is a football midfielder who needs to improve both her speed during sprints and her ability to recover quickly. Her coach suggests interval training.
Describe how interval training works and design a simple interval session to meet Farah’s needs. Explain the physiological benefits.
Interval training alternates periods of high-intensity work with periods of lower-intensity recovery. This allows an athlete to train at a higher overall intensity than continuous training, improving both anaerobic and aerobic systems. A session for Farah could be: after a thorough warm-up, sprint at near-maximum effort for 30 metres (or 10 seconds), then walk or slow jog for 60 seconds to recover; repeat this cycle 10–12 times. A cool-down should follow. Physiologically, the high-intensity bursts develop fast-twitch muscle fibres and improve the PCr energy system needed for sprints. The recovery intervals engage the aerobic system to clear lactate, enhancing repeated-sprint ability. Over time, the heart’s stroke volume increases and buffering capacity improves, allowing Farah to sustain high-intensity efforts more effectively during a match.
10. Case Study: Warm-up and Cool-down | 案例:热身与放松
Sam often skips his warm-up before swimming training and ignores the cool-down afterwards. He then complains of muscle soreness and occasionally pulls a muscle during the first lengths.
Explain the physiological reasons why a warm-up and cool-down are essential for injury prevention and recovery. Provide an example of a swimming-specific warm-up.
A warm-up gradually raises heart rate, increasing blood flow to working muscles and raising muscle temperature. Warmer muscles
