1. The Skeletal System |

The human skeleton provides support, protection, movement, mineral storage and blood cell production. It consists of 206 bones divided into the axial skeleton (skull, rib cage, spine) and the appendicular skeleton (limbs, shoulder, pelvis).

Key bones include the cranium, clavicle, scapula, humerus, radius, ulna, vertebrae (cervical, thoracic, lumbar), pelvis, femur, patella, tibia, fibula, tali, and phalanges. Being able to label these on a diagram is essential.

Functions in detail: support – bones form a rigid framework that holds the body upright; protection – the skull encloses the brain, the rib cage shields the heart and lungs; movement – bones act as levers when muscles pull on them; mineral storage – calcium and phosphorus are stored for strength; blood cell production – red and white blood cells are made in the bone marrow.

2. The Muscular System |

Muscles are responsible for movement by contracting and pulling on bones across joints. We focus on skeletal (voluntary) muscles, which are under conscious control. Smooth and cardiac muscles work involuntarily.

Major muscles to learn: deltoid, pectoralis major, biceps brachii, triceps brachii, rectus abdominis, obliques, quadriceps, hamstrings, gluteus maximus, gastrocnemius, and latissimus dorsi. Knowing their locations and actions helps analyse sporting techniques.

Antagonistic pairs: muscles work in pairs on opposite sides of a joint. When one muscle contracts as the agonist (prime mover), the other relaxes as the antagonist. For example, during elbow flexion, the biceps is agonist and triceps is antagonist; during extension, roles reverse.

Types of muscle contraction: isotonic (muscle changes length, e.g., lifting weights), which includes concentric (shortening) and eccentric (lengthening); and isometric (muscle contracts but length stays the same, e.g., plank).

3. Joints and Movement |

A joint is where two or more bones meet. Synovial joints contain synovial fluid, cartilage, a joint capsule and ligaments. They allow a range of free movement and are the main focus in sport.

Synovial joint types: hinge (elbow, knee, ankle) allows flexion and extension; ball-and-socket (shoulder, hip) allows flexion, extension, abduction, adduction, rotation and circumduction; pivot (atlanto-axial joint in neck) allows rotation; gliding/plane (carpals of wrist) allows slight sliding movements.

Movement terms everyone should know: flexion (decreasing the angle at a joint), extension (increasing the angle), abduction (moving away from the body’s midline), adduction (moving towards the midline), rotation (turning around the long axis), circumduction (circular movement combining flexion, extension, abduction and adduction), plantarflexion (pointing toes down) and dorsiflexion (lifting toes up).

Connective tissues: ligaments link bone to bone, providing stability; tendons attach muscle to bone, transmitting force; cartilage cushions the joint and reduces friction.

4. The Cardiorespiratory System |

The cardiorespiratory system comprises the heart, blood vessels (arteries, veins, capillaries) and lungs. Its primary function is to deliver oxygen and nutrients to working muscles and remove carbon dioxide and waste products.

The heart has four chambers: right atrium, right ventricle, left atrium, left ventricle. Unidirectional flow is maintained by valves. The pulmonary circuit carries blood to the lungs; the systemic circuit supplies the rest of the body. Heart rate (HR) is the number of beats per minute.

During exercise, HR increases to pump more oxygenated blood. Stroke volume (SV) is the amount of blood ejected per beat. Cardiac output (Q) = HR × SV. Maximal heart rate can be estimated using:

HRmax ≈ 220 − age (in years)

Breathing mechanics: inhalation involves the diaphragm contracting (flattening) and intercostal muscles raising the ribs; exhalation is passive at rest as the diaphragm relaxes. Tidal volume (TV) is air per breath; minute ventilation (VE) = TV × breathing rate. During exercise, both TV and breathing rate rise sharply.

Gaseous exchange occurs in the alveoli: oxygen diffuses into the capillaries, and carbon dioxide diffuses out. A fitter individual has a more efficient cardiorespiratory system, resulting in a lower resting HR and quicker recovery.

5. Health-related Fitness |

Health-related fitness components affect daily functioning and well-being. They are:

  • Cardiovascular endurance – the ability of the heart and lungs to deliver oxygen during sustained activity.
  • Muscular strength – the maximal force a muscle can exert in a single contraction.
  • Muscular endurance – the ability to perform repeated muscle contractions without fatigue.
  • Flexibility – the range of motion available at a joint.
  • Body composition – the proportion of fat mass to lean mass (muscle, bone, organs).

Common tests: multi-stage fitness test (beep test) for cardiovascular endurance; 1-rep max for strength; sit-up or press-up test for muscular endurance; sit-and-reach test for flexibility; and skinfold callipers or BMI for body composition. Interpreting results against normative tables helps set improvement goals.

6. Skill-related Fitness |

Skill-related fitness components are more sport-specific and enhance performance quality. They include agility, balance, coordination, power, reaction time and speed. All can be improved with targeted practice.

Definitions: Agility is the ability to change direction rapidly and accurately (test: Illinois agility test). Balance is maintaining the centre of mass over the base of support, either static or dynamic. Coordination is the smooth integration of sensory information and muscular action. Power = strength × speed, i.e., explosive strength (test: vertical jump). Reaction time is the interval between a stimulus and the initiation of movement. Speed is the rate at which a person covers distance (test: 30 m sprint).

While health-related fitness underpins overall health, skill-related fitness determines success in specific activities. A gymnast needs exceptional balance and coordination; a sprinter relies on power, reaction time and speed.

7. Principles of Training |

Effective training programmes follow the SPORT principles: Specificity (training must match the demands of the sport), Progression (gradually increase workload as fitness improves), Overload (work beyond normal levels to stimulate gains), Reversibility (fitness declines if training stops), and Tedium (variety prevents boredom). Additionally, individual differences and the need for rest/recovery must be considered.

Overload is applied using the FITT variables: Frequency (how often), Intensity (how hard), Time (how long each session), and Type (mode of exercise). For cardiovascular endurance, intensity is often set using heart rate zones. The aerobic training zone is typically 60–80% of HRmax.

Target Heart Rate = HRmax × desired percentage (e.g., 0.70 for 70%)

Progression should be gradual: no more than 10% increase in training load per week to avoid injury. Regular reassessment ensures the programme remains suited to the athlete’s level.

8. Nutrition and Hydration |

A balanced diet provides the fuel and nutrients needed for exercise and recovery. The main macronutrients are carbohydrates, proteins and fats. Micronutrients (vitamins and minerals), fibre and water are equally important.

  • Carbohydrates: primary energy source, stored as glycogen in muscles and liver. Complex carbs (whole grains) provide sustained energy.
  • Proteins: essential for muscle repair and growth. Sources: lean meat, fish, eggs, beans.
  • Fats: provide energy for low-intensity, long-duration activities. Unsaturated fats are healthier.

Hydration directly affects performance. Water regulates body temperature and transports nutrients. Dehydration of even 2% body mass can impair concentration, coordination and endurance. Athletes should drink before, during (small amounts) and after exercise, using urine colour as a simple hydration guide (pale straw is ideal).

For exercise lasting over 60–90 minutes, sports drinks containing carbohydrates and electrolytes can help maintain energy and fluid balance. Caffeine and energy drinks are not recommended for young athletes because of potential side effects.

9. Injury Prevention and Treatment |

Preventing injury starts with a thorough warm-up: gentle cardiovascular activity to raise heart rate, dynamic stretches to increase range of motion, and sport-specific drills. The cool-down should include light jogging and static stretching to gradually lower heart rate and reduce muscle stiffness.

Other preventive measures: using correct technique, wearing appropriate protective equipment (helmets, shin pads,
